Most triathletes ride by feel. It works, right up until the point where "feel" tells you the pace was easy and your run splits tell you otherwise. Functional Threshold Power exists to close that gap — a single number that turns a bike leg from a guess into a plan.


Training with power without knowing FTP is like training with heart rate without knowing your max. The zones are there, but they're floating.


What FTP Actually Measures

Functional Threshold Power is the highest average power, in watts, that a cyclist can hold for roughly an hour. It marks the line between work that's primarily aerobic and work that starts pulling heavily on anaerobic systems. Ride above it and fatigue compounds fast. Ride at or below it and the effort is sustainable, at least for a while.

For triathletes, that line matters more than for a pure cyclist, because whatever gets spent on the bike gets billed on the run. A bike leg ridden 10% over threshold might still look like a strong bike split — until the legs have nothing left for the run course.


FTP turns “this pace feels manageable” into an actual race-day strategy. Once you know your FTP, you can calculate accurate training zones, control your effort on the bike, and save enough strength for the run.

Power doesn't drift with heat, caffeine, sleep, or nerves the way heart rate does. That's the appeal. It's a fixed, repeatable number, not a moving target.

Three Ways to Test It

There's no single "correct" FTP test — only tradeoffs between accuracy, fatigue, and how much equipment or experience they require.


The 20-Minute Test

The standard for a reason. After a proper warm-up that includes a few short hard efforts to prime the legs, and a 5-minute all-out effort followed by 5 minutes easy to pre-fatigue, the athlete rides 20 minutes as hard as sustainable — not paced like a sprint, paced like a maximal effort that has to last the full block. Average power for those 20 minutes gets multiplied by 0.95, since most people can't quite hold their 20-minute number for a full hour.


FTP = 20-min average power × 0.95


The Ramp Test

Lower fatigue, shorter, and friendlier to athletes newer to structured power training. After an easy warm-up, power increases by a fixed step (commonly 20W) every minute until the athlete can no longer hold the required wattage. The highest one-minute average before failure becomes the input.


FTP = peak 1-minute power × 0.75


The 2×8-Minute Test

A gentler alternative to the 20-minute format that still produces a reliable number. Two separate 8-minute all-out efforts, separated by 10 minutes of easy spinning, with the two average powers combined.


FTP = average of both 8-minute efforts × 0.90


None of these numbers are perfect biology — they're field estimates, and they're meant to be retested every 6–8 weeks as fitness changes.


Worked Example

Take a 20-minute test where the athlete holds an average of 280W for the full 20 minutes.


280 × 0.95 = 266W FTP


From there, the seven training zones (based on the standard Coggan model) fall out as simple percentages of that 266W number:


  • Zone 1 – Active Recovery: 0–55% → 0–146W

  • Zone 2 – Endurance: 56–75% → 149–200W

  • Zone 3 – Tempo: 76–90% → 202–239W

  • Zone 4 – Threshold: 91–105% → 242–279W

  • Zone 5 – VO₂ Max: 106–120% → 282–319W

  • Zone 6 – Anaerobic: 121–150% → 322–399W

  • Zone 7 – Neuromuscular: 151%+ → 402W+


This is the kind of math that's easy to check by hand, and worth doing at least once so the zones aren't a mystery — even though the calculator will do it automatically going forward.


Where FTP Shows Up on Race Day

Zones aren't just for indoor training rides. They set pacing targets for the actual bike leg.

  • Sprint (750m swim / 20K bike / 5K run): short enough that riding closer to threshold is more survivable, since there's less time for the deficit to compound.

  • Olympic (1.5K swim / 40K bike / 10K run): typically raced somewhat below threshold, since the run still needs full legs.

  • Half Distance (1.9K swim / 90K bike / 21.1K run): commonly paced around 80–90% of FTP.

  • Full Distance (3.8K swim / 180K bike / 42.2K run): commonly paced closer to 70–80% of FTP, since the marathon afterward punishes overcooking the bike more than any other distance.


The exact percentage that works for a given athlete depends on experience, heat, course profile, and how much run durability has been trained — but FTP is what makes those percentages calculable in the first place, instead of guessed.


How to Actually Use the Zones

Zone 2 should be the bulk of bike volume for most triathletes — somewhere in the 60–70% range of total time on the bike. Zone 4 intervals are what move FTP itself. Zone 5 and 6 have a place, but a small one; too much time up there just adds fatigue without much return for a triathlete whose next discipline is a run, not a rest day.


Retesting every 6–8 weeks keeps zones honest as fitness shifts. An FTP number from March training in a plan built in July is just outdated pacing advice


Frequently Asked Questions


How accurate is a home FTP test compared to a lab test? Field tests like the 20-minute, ramp, or 2×8 protocols are estimates, not lab-grade measurements, but they're accurate enough to build training zones around. The bigger value is consistency — testing the same way each time so the trend line is meaningful.


Do I need a power meter to calculate FTP? Yes, for a proper power-based FTP. Some smart trainers estimate power without a separate meter, which works for these tests as long as the same equipment is used for every retest.


How often should FTP be retested? Every 6–8 weeks during a structured training block is standard. Testing more often than that usually just adds fatigue without meaningfully different numbers.


Is a higher FTP always better? A higher FTP generally means more bike fitness, but for triathletes, FTP relative to body weight (watts per kilogram) and the ability to hold a percentage of FTP off the bike and still run well often matter more than the raw number.


Can FTP be estimated without a formal test? Rough estimates exist from race data or long steady efforts, but a dedicated test protocol gives a cleaner, more repeatable number to build zones from.
