Most heart rate zone charts you'll find online are built on a formula: 220 minus your age, multiplied by a few percentages. It takes ten seconds to calculate and tells you almost nothing useful about how you should actually train.


The problem is that max heart rate estimates are wildly inaccurate for a lot of athletes, and even when they're close, training zones built off an estimated max don't reflect where your body actually shifts from aerobic to threshold to anaerobic effort. Two athletes with the same max HR can have very different fitness levels and very different zones.


Lactate Threshold Heart Rate (LTHR) fixes this. It's not estimated — it's tested. And because it's tested, the zones built off it actually mean something.


What LTHR Actually Is

Your lactate threshold is the effort level where your body shifts from mostly aerobic energy production to a heavier reliance on anaerobic metabolism — the point where lactate starts accumulating in your blood faster than you can clear it. Push past it and the clock starts ticking on how long you can hold that effort.


Your LTHR is simply your heart rate at that threshold. It's specific to you, it's specific to the discipline (your bike LTHR typically runs 5 to 8 beats per minute lower than your run LTHR), and it changes as your fitness changes.


How to Test It

You don't need a lab. A 30-minute all-out time trial, done solo and rested, gets you close enough to train off confidently:


  • Warm up properly first.

  • Go as hard as you can sustain for the full 30 minutes — not a sprint, but a real, honest effort.

  • Your LTHR is the average heart rate of the final 20 minutes of that effort, not your peak heart rate at any point.

  • Test run and bike separately. Don't reuse one number for both.


Retest every 6 to 8 weeks. As fitness improves, LTHR shifts, and zones built on an old number will start sending you into the wrong effort levels without you realizing it.


The Seven Zones

Once you have a tested LTHR, the zones follow as percentages of that number. This is the same 7-zone framework developed by Joe Friel, one of the most respected voices in endurance training, and it holds up because it's threshold-based rather than max-HR-based.


Zone 1 — Recovery. Conversational-easy. Warm-ups, cool-downs, the day after a hard session. If it feels too easy, that's the point.


Zone 2 — Aerobic. Steady, all-day pace. This is where you build your aerobic engine, and it should make up roughly 80% of your training volume across a week.


Zone 3 — Tempo. Comfortably hard and controlled. Useful for race-specific steady work, especially for Half and Full Distance efforts — but easy to lean on too much at the expense of true easy days.


Zone 4 — Sub-Threshold. Just below LTHR. Cruise intervals and long tempo blocks that raise the ceiling on what you can sustain.


Zone 5a — Super-Threshold. At and just above LTHR. Short, focused intervals here are some of the highest-return work you can do to actually move your threshold up.


Zone 5b — Aerobic Capacity. 3 to 5 minute intervals near max aerobic effort. Hard breathing, full concentration, generous recovery between reps.


Zone 5c — Anaerobic Capacity. Sprints and surges under a minute. Heart rate lags too far behind the effort to be useful here  — go by pace or power instead, and treat the bpm range as a reference, not a target.


Where Most Age-Group Athletes Get It Wrong


Two mistakes show up constantly.

  1. The first is training too much of the week in Zone 3 — comfortably hard, satisfying, and exactly the effort level that blurs the line between building your aerobic base and digging a hole you don't recover from.


  1. The second is chasing a heart rate number in Zone 5b or 5c, where the physiology of heart rate response simply can't keep up with the effort. In both cases, the fix is the same: know your zones, and know when heart rate stops being the right tool for the job.

Why doesn't heart rate work well in Zone 5b and 5c? At very high intensities, heart rate lags behind the actual effort — it takes time to climb, and short intervals are often over before it catches up. Pace or power is a more accurate guide in these zones; treat the bpm range as a reference only.
