VDOT RUNNING CALCULATOR: 5 PACES, 1 RACE RESULT, 60 SECONDS

Your easy days are probably too fast. Your hard days are probably too slow. Here's the fix.
THE PROBLEM IN ONE LINE
Easy runs drift faster because a faster pace feels productive. Hard runs drift slower because holding true threshold effort is uncomfortable. Give it a few months and both zones blur into one gray, medium-hard pace that trains nothing particularly well.
WHAT YOU NEED
One honest race result. That's it.
Any distance from 1,500m to a full marathon
Recent — last 4 to 6 weeks
Genuinely raced, not jogged
Enter the distance and time into the VDOT calculator. The calculator runs the Daniels-Gilbert formula and hands back your VDOT score — one number that captures both your aerobic ceiling and your running economy together, which is why two runners with the same lab VO2 max can still have different VDOT scores.
YOUR 5 PACES
EASY — shown as a range, wide enough that an easy day can actually stay easy
MARATHON — sustainable long-effort pace
THRESHOLD — the one to watch closest; drives most of your real fitness gains
INTERVAL — short, hard, real recovery between reps
REPETITION — sharpest end of the spectrum, built for speed development
Most triathletes should pay the most attention to Threshold. It's the pace most likely to quietly drift toward Interval out of enthusiasm — and the one that does the most work when it's actually held correctly.
BONUS: WHAT ELSE YOU GET
Fitness label — Beginner through Elite, so the number has context
Race predictions — your equivalent time at 5K, 10K, half, marathon, 50K, and more, via the Riegel formula
Triathlon adjustment — a specific coaching note most calculators skip entirely
THE TRIATHLON ADJUSTMENT (DON'T SKIP THIS)
Your zones reflect fresh-leg running. Your race run happens after a swim and a bike. The fix:
Take your Threshold pace. Subtract 15 to 30 seconds per mile, depending on how hard you rode and how long the race is. That's as close as you'll get to your real race-day run pace — not the number the calculator shows you by itself.
HOW TO ACTUALLY USE THIS
Find one recent, honest race result
Enter it — 60 seconds, done
Save your 5 paces somewhere you'll actually see them
Apply the run-off-bike adjustment if you're racing triathlon
Recalculate every 4-8 weeks with a fresh result
WHAT THIS CALCULATOR CAN'T DO
It tells you what each pace is. It doesn't tell you how many easy miles surround a threshold session, or how your training should build across a season. That sequencing is a training plan's job, not a pace calculators.
The Training Plan Selector matches you to an Andiamo²® plan built around exactly this kind of periodized structure — the right zone, the right volume, the right week

FAST ANSWERS
Which race distance gives the best result?
A 5K or 10K, all-out, within the last month.
VDOT vs. lab VO2 max — what's the difference?
VO2 max measures your aerobic ceiling in isolation. VDOT folds in your running economy too, which is why it's the more useful number for setting paces. And with every training plan purchased you'll receive a free run gait video analysis to both see your running form and how to improve your own running economy.
Do I have to hit these paces exactly, every time?
No. Heat, terrain, and fatigue should shift your effort. An easy run that slows down to stay easy is doing its job.
How often should I recalculate?
Every 4-8 weeks. A rising VDOT is solid proof your training is working. A flat one after 2-3 months is worth investigating.
Use the VDOT Running Calculator here so your easy days won't be too fast and prevent your hard days from being too slow.
